The 9-Week Couch to 5K Plan

From zero running experience to crossing the 5K finish line, without injuries or burnout.

What is Couch to 5K?

The Couch to 5K program (often abbreviated as C25K) is a running plan designed to get complete beginners from running zero miles to running 3.1 miles (a 5K) in just 9 weeks. It achieves this by using a mix of running and walking, gradually building up your stamina over time.

Before you begin:

  • Always start your workouts with a brisk 5-minute warm-up walk.
  • Always end your workouts with a 5-minute cool-down walk.
  • "Running" should be at a conversational pace. If you are breathing too hard to talk, slow down!
  • Leave at least one rest day between runs.

The Weekly Schedule

Week 1

You will run 3 days this week. For each run:

  • Alternate 60 seconds of running with 90 seconds of walking.
  • Repeat this cycle 8 times (20 minutes total).

Week 2

You will run 3 days this week. For each run:

  • Alternate 90 seconds of running with 2 minutes of walking.
  • Repeat this cycle 6 times (21 minutes total).

Week 3

You will run 3 days this week. For each run do this block twice:

  • Run 90 seconds, Walk 90 seconds
  • Run 3 minutes, Walk 3 minutes

Week 4

You will run 3 days this week. For each run:

  • Run 3 mins, Walk 90 secs
  • Run 5 mins, Walk 2.5 mins
  • Run 3 mins, Walk 90 secs
  • Run 5 mins

Week 5 (The Milestone)

This week gets tougher as you push your aerobic base.

  • Run 1: R5, W3, R5, W3, R5
  • Run 2: R8, W5, R8
  • Run 3: Run 20 minutes with NO walking.

From Week 6 onwards, you will be running continuous intervals, building up to running a full 30 minutes straight. Use our C25K Planner Tool to generate exact dates for your training block!


How to stay motivated for 9 weeks

9 weeks is a long time. It equates to 27 total runs. By week 4 or 5, the initial "new runner excitement" fades, and discipline is required.
